Recently, we’ve been coming across this quite commonly, and as a nutritionist, it’s something I’ve been noticing everywhere: there seems to be an almost growing obsession with protein. From social media promotions and advertisements constantly highlighting the “goodness of protein” to the growing focus on protein among our clients at Fertilia and people around us, it feels like protein has become a major focus in the health and fitness space.
And there is a reason protein gets so much attention. Protein is an essential nutrient involved in building and maintaining muscle and other tissues, while also supporting enzymes, hormones, transport proteins and several other functions in the body. But protein needs are not the same for everyone. They vary depending on factors such as age, body size, physical activity, life stage, body composition and health status.
Somewhere along the way, however, “eat enough protein” became “eat as much protein as possible.” And that is where we need to pause. Protein is important, but more protein is not always better protein. So let’s look at a few common protein mistakes we tend to make in our day-to-day lives, and what we should actually be mindful of when increasing our protein intake.
1. Not Meeting Your Protein Needs
One of the most common slip-ups is simply not getting enough protein throughout the day. A meal can look filling and still be relatively low in protein. For example, a breakfast of idli, dosa or upma may provide plenty of energy, but if there is very little sambar, dal, curd, eggs or another protein source alongside it, the overall protein contribution may be quite low. The same can happen at lunch and dinner when the plate is predominantly rice, roti or another carbohydrate source with only a small portion of protein.
So how much protein do you actually need? For a healthy adult, 0.8 g of protein per kg of body weight per day is the basic RDA, which is considered sufficient to meet the needs of most healthy adults. However, 0.8 g/kg should not automatically be considered the ideal target for everyone. Protein requirements can be higher depending on age, physical activity, energy restriction, body composition, illness and individual goals. For example, around 1.0 to 1.2 g/kg per day is commonly recommended for older adults to help maintain muscle mass and physical function, while people who exercise regularly or are trying to preserve muscle during weight loss may also need a higher intake.
You may be eating enough food and still not be meeting your protein requirement. What matters is not just the quantity of food on your plate, but whether your meals are providing the nutrients your body actually needs, including adequate protein. Including foods such as eggs, milk or curd, fish, chicken, paneer, tofu, soy, dal, beans and other legumes across your meals is a practical place to start. 2. Relying Too Much on Protein Supplements
Protein supplements are not inherently bad. In fact, they can be extremely useful when someone struggles to meet their protein requirement through food alone. The problem begins when the supplement becomes the foundation of the diet rather than a convenient addition to it. Someone may have a whey shake for breakfast, a protein bar as a snack, chicken for lunch, another protein shake in the evening and another protein-heavy meal at dinner. The protein number may look impressive, but what happens to the rest of the diet? Are there enough vegetables, fruits, whole grains, pulses, legumes, nuts and seeds?
A supplement can provide protein efficiently, but it cannot replace the nutritional variety of a balanced diet. There is also no universal rule that says a fixed percentage of your protein must come from supplements. The practical principle is much simpler: let whole foods form the foundation of your diet and use supplements to bridge the gap when needed. If your regular meals already provide enough protein, you do not need a supplement simply because high-protein products are trending. If your diet falls short, a supplement can be a useful tool.
3. Loading All Your Protein Into One Meal
Another common mistake is treating your daily protein requirement like a number that has to be completed in one sitting. Imagine you need around 80 g of protein for the day but have very little protein at breakfast and lunch. By dinner, you may think, “I haven’t had enough protein today, so I’ll make up for it now,” and end up combining chicken, eggs, paneer and a protein shake into one very protein-heavy meal. While total daily protein intake remains an important factor, distributing protein across meals can be a practical strategy, particularly for people trying to maintain or build muscle.
Instead of having very little protein through the day and then loading most of it into dinner, aim to include a meaningful protein source across your main meals. For example, breakfast could include eggs with dosa and vegetables, lunch could include rice with dal, chicken or fish and vegetables, an evening snack could include curd with fruit, and dinner could include roti with paneer or tofu and vegetables. The goal is not to make every meal extremely high in protein; it is to include an appropriate amount of protein consistently through the day.
4. Protein and Digestive Discomfort
A common concern we hear is, “Whenever I increase my protein intake, I become constipated or bloated. Is protein causing it?” Not necessarily. Protein itself is not generally a direct cause of constipation. The connection becomes clearer when we look at what happens to the rest of the diet.
This becomes particularly relevant when someone increases protein but does not maintain adequate fibre intake. For example, a person may start adding more eggs, chicken, fish, paneer, whey or protein-based snacks while gradually reducing vegetables, fruits, pulses, legumes and whole grains. In that situation, the issue is not simply that there is “too much protein.” The dietary pattern has changed: more protein is being supplied, while less fibre is reaching the gut.
Fibre also has an important role in bowel function. Depending on the type of fibre, it can add bulk to stool, hold water and support regular movement. This is why adequate fibre matters even when someone is intentionally following a higher-protein diet. Think of it practically: if someone changes from a balanced meal such as rice, dal, vegetables and a protein source to a meal that is predominantly protein, such as a large serving of chicken with very little plant food, they may have successfully increased their protein intake but at the same time reduced the fibre in the meal. Similarly, adding a whey shake to the day is not a problem by itself, but if that shake replaces a fibre-containing snack such as fruit, oats, nuts or legumes, the overall pattern may become less fibre-rich.
This is why we don’t want to think of protein and fibre as competing nutrients. Protein supports your body’s structure and everyday functions, while fibre supports normal bowel function. A well-planned higher-protein diet should include both. And then comes fluid intake. Fibre holds water and contributes to softer, bulkier stool, so drinking enough water supports comfortable bowel movements. If someone suddenly increases protein, reduces fibre-rich foods and also drinks too little, constipation may become more likely. This does not mean that protein itself is dehydrating; rather, the overall pattern may no longer provide enough fibre and fluid.
Bloating can have a slightly different explanation. If symptoms begin after introducing a protein powder, the protein itself may not necessarily be responsible. Depending on the product and the person’s tolerance, lactose, sugar alcohols, certain sweeteners or other ingredients may contribute to the discomfort. So if increasing protein leaves you constipated or bloated, don’t immediately conclude, “Protein doesn’t suit me.” Instead, look at the complete picture: Has my fibre intake decreased? Have I suddenly changed my diet? Am I still eating enough vegetables, fruits, pulses, legumes and whole grains? Am I drinking enough water? And what exactly is present in my protein supplement?
5. Choosing the Wrong Protein Supplement
Choosing a protein powder can often start with something as simple as personal preference. We choose the one our favourite influencer uses, pick the flavour we like, go for the brand we’ve heard about the most, or choose the one with attractive packaging. Sometimes we even assume that a higher-priced product must automatically be better. But when it comes to protein supplements, these things don’t necessarily tell us whether the product is right for us. The right choice depends on your protein requirement, dietary preferences, tolerance, lifestyle and how you plan to use the supplement.
Understanding the different types of protein. Protein supplements can broadly be divided into dairy-based and plant-based proteins. Among dairy proteins, whey is one of the most widely used. It is a complete, high-quality protein containing all nine essential amino acids and is particularly rich in leucine, an amino acid linked with muscle maintenance. This makes whey a convenient option for someone who consumes dairy, tolerates it well and is looking for an easy way to increase their protein intake.
Casein is another high-quality milk protein, but unlike whey, it is digested more slowly. This is why casein is often discussed as an evening or pre-sleep protein. However, that does not mean you necessarily need casein at night. Your overall protein intake across the day matters much more than finding a “perfect” protein for a particular time.
Whey concentrate, isolate or hydrolysate? If you choose whey, you will commonly come across whey concentrate, whey isolate and whey hydrolysate. Whey concentrate is less processed and generally contains more lactose, carbohydrate and fat along with the protein. It can be a perfectly reasonable and more economical choice for someone who tolerates dairy well and simply wants more protein. Whey isolate is filtered further and generally provides a higher proportion of protein with less lactose, carbohydrate and fat. This can make it useful for someone who wants a more protein-dense product or finds the lactose in some concentrates hard to tolerate. However, isolate should not automatically be considered better. If you tolerate concentrate well and it fits your needs, there may be no reason to spend extra simply because the word “isolate” sounds more premium. Whey hydrolysate is whey that has been partly broken down into smaller fragments. Although it is more processed, more processing does not automatically mean better results, and it has not consistently been shown to produce greater muscle or strength gains than other high-quality whey proteins when overall protein intake is adequate.
What if you don’t tolerate dairy? You don’t have to force yourself to use whey. A plant-based protein can be a suitable alternative if you are lactose intolerant, avoid dairy, don’t tolerate whey well or simply prefer a plant-based diet. Common options include pea protein, rice protein, soy protein and plant-protein blends. Different plant proteins have different amino-acid profiles. For example, pea protein is relatively lower in methionine, while rice protein is relatively lower in lysine, which is one reason combining complementary plant proteins such as pea and rice can be useful. Soy protein is another good option because it provides all nine essential amino acids. Choosing plant protein does not mean choosing an inferior protein; it means choosing a protein that fits your dietary needs and tolerance.
6. Before You Buy It, Learn to Read the Label
This is where many of us stop paying attention. We see “HIGH PROTEIN” written on the front of the package and assume we already know what we’re buying. But the front of the pack is designed to catch your attention; the nutrition label is where you find the information that actually helps you decide.
Start with the serving size, and then look at how much protein, carbohydrate, fat and total energy that serving provides. Two products may both provide 25 g of protein, but one could contain considerably more carbohydrate, fat and calories than the other. That doesn’t automatically make one product bad; it simply tells you they may serve different purposes. This is also where you need to understand the difference between a protein supplement and a meal replacement. A protein powder is primarily meant to help increase protein intake, whereas a meal replacement is formulated to provide a broader nutritional profile and may contain more substantial amounts of protein, carbohydrates, fats, fibre, vitamins and minerals. So don’t look at the protein number alone; look at the whole macro split.
And then read the ingredient list. The nutrition panel tells you how much you’re getting; the ingredient list tells you what you’re getting it from. Look at the primary protein source: is it whey concentrate, whey isolate, casein, pea, rice, soy or a blend? Then look at the rest of the ingredients. Depending on the product, you may find sweeteners, flavouring agents, thickeners, gums, emulsifiers or other ingredients added to improve taste, texture and stability. These are not automatically harmful simply because their names sound unfamiliar. However, if a particular protein powder consistently leaves you feeling bloated or uncomfortable, the ingredient list is worth investigating. The issue may be related to lactose, sweeteners, sugar alcohols or another ingredient rather than protein itself.

If you tolerate dairy well and want a convenient, high-quality protein source, whey can be a practical option. If you want a more protein-dense whey product with less lactose, whey isolate may be worth considering. If you tolerate concentrate well and want a more economical option, whey concentrate may be perfectly adequate. If you are lactose intolerant, avoid dairy or don’t tolerate whey well, a suitable plant-based protein can be a good alternative.
There is no single protein powder that deserves the title of “the best protein.” The best choice depends on your protein requirement, dietary preference, tolerance, nutritional needs, lifestyle and budget.
